Chapter 7 of How to Live Forever
My father kept a copy of the Canadian Air Force Exercise Program in the house. The 5BX — Five Basic Exercises — published in 1961, designed by Dr. Bill Orban for aircrew who needed to maintain fitness in confined spaces without equipment. Twelve minutes per day, progressive levels, hitting flexibility, core, posterior chain, upper body pushing, and cardiovascular conditioning in sequence. Larry had served in the air force and the manual went home with him when he left. I watched him do it in the 1960s.
The exercises were simple. Stretching, sit-ups, back extensions, push-ups, running in place. The progression was systematic. The science behind it was real — Orban actually measured fitness outcomes rather than assembling movements that looked impressive. It was a gold standard then and remains one now for anyone who claims they have no time or equipment. Twelve minutes of progressive calisthenics beats zero minutes of everything else.
I pulled routines from that manual through my twenties and thirties. Occasional calisthenics, the movement patterns established without a formal commitment. The foundation was being laid without my knowing it was a foundation.
The Intervention
In 1994, at age 34, I made a decision. I would exercise at minimum three times per week. Every week. Without exception.
Not a resolution. Not a goal. A non-negotiable commitment with no exit clause. The kind of decision that removes the daily negotiation entirely — you don’t ask yourself whether you feel like exercising today because the answer is already settled.
I have kept that decision for thirty-two years now.
The compound interest over that timespan of consistent resistance training, floor work, and cardiovascular conditioning is not visible in any single workout. It is visible in the aggregate — in the neuromuscular efficiency, the mitochondrial density, the cardiovascular capacity, the hormonal environment, and the body composition that the protocol produces by the seventh decade. By 40 I was doing 600 sit-ups and had “6 pack abs”. By 50 I had added my weight resistance exercises. You cannot arrive at ten navy pull-ups and a 550-pound leg press at 66 without the thirty-two years preceding them. The thirty-two years are the protocol. The individual workouts are just the installments.
The Philosophy of the Protocol
Before describing the specific exercises, the philosophy that shapes every decision in the protocol deserves explicit statement — because it runs counter to most gym culture and most exercise advice aimed at men.
The goal is not size. The goal is function.
Bodybuilder-style hypertrophy training — high volume, moderate weight, multiple sets designed to maximize time under tension — produces large muscle mass. Large muscle mass requires substantial caloric maintenance, imposes cardiovascular demand at rest, increases joint stress through compressive load, generates chronic inflammatory signaling, and requires hormonal conditions that conflict with the balanced restoration protocol the longevity program requires.
The hard body that moves well, generates force efficiently, and recovers overnight is not the same body as the large body that requires 4,000 calories daily and struggles with joint pain. The first body is the longevity body. The second is the expensive body.
The training protocol is built on a single principle: maximum weight, ten repetitions, neural efficiency rather than sarcoplasmic expansion. The adaptation sought is neurological — improved motor unit recruitment, more efficient firing patterns, greater force production from existing muscle fiber without increasing cross-sectional area. The result is functional strength disproportionate to apparent size.
At the gym, one other man presses the same 170 pounds on the bench. He appears twice as large. His strength-to-bodyweight ratio is half of what the protocol produces. He is carrying metabolic overhead that this protocol correctly avoids.
A Cautionary Tale
A colleague from some years back was a weightlifter in the classic sense — building bulk, always trying the latest weight-building supplement from the corner store, embedded in a competitive culture where size was the measure of success and pharmaceutical assistance was the open secret.
The last I heard, he had suffered a minor heart attack and been diagnosed with a damaged heart. He had been receiving time-release steroid and analgesic injections into his spine for crushed vertebrae — the structural consequence of years of heavy compressive loading without adequate joint protection. He cannot now leave the house.
He is in his early forties. I am sixty-six and soaking wet on the exercise bike.
His doctors told him it was genetic.
The contrast is not about genetics or luck. It is about the philosophy of training applied consistently over decades. Size as the goal produces a body that serves that goal — large, temporarily impressive, and structurally expensive to maintain. The pharmaceutical shortcuts that accelerate size also accelerate cardiovascular damage and hormonal disruption. Heavy loading without structural support produces spinal compression. Analgesic injections that silence the pain signal allow loading to continue past the point the structure can sustain.
Function as the goal produces a different body on a different timeline. Slower to develop, unremarkable to look at in the short term, compounding across decades into something the size-focused approach cannot produce: the capacity to still be doing it at sixty-six.
The exercycle is barely surviving. He cannot leave the house.
Genetic. Sure.
A Counter-Example
Jack LaLanne — the godfather of fitness — died on January 23, 2011, at age 96. And he was working out the day before he died.
The LaLanne philosophy maps almost perfectly onto the chapter’s argument:
Function over size — LaLanne was never interested in bulk. He wanted to demonstrate what the human body could do. At 70 he handcuffed himself and towed 70 boats carrying 70 people through Long Beach Harbor. At 71 he repeated it in the ocean against currents and wind.
Consistency over intensity — 90 minutes every single day for decades. Not occasional heroic efforts but the non-negotiable daily commitment.
Nutrition — vegetable juices, whole foods, no processed food, minimal sugar, decades before any of that was mainstream.
No pharmaceutical shortcuts — in an era when steroids were becoming available in bodybuilding culture, LaLanne wanted nothing to do with them.
My Protocol
Resistance Training
Twelve exercises, ten repetitions each, hitting every major muscle group in sequence. The weight is maximal for ten clean repetitions — not ten grinding, compensating, form-breaking repetitions, but ten controlled complete movements through full range of motion. The rotator cuff requires particular attention: shoulder integrity at this age is not guaranteed, and no ego loading is worth the months of interrupted training that a rotator cuff tear produces.
The bench press runs 170 pounds for ten reps. The bicep curl runs 40 pounds each arm. The leg press runs 550 pounds. The navy pull-up — bodyweight, full hang to chin above bar — runs ten repetitions. The remaining exercises hit the posterior chain, the shoulders, the triceps, the quadraceps, and the core through movements chosen for functional carryover rather than aesthetic emphasis.
You know you are doing it right when you can do 8 reps of the L-sit pull-ups.
The resistance protocol hits every major muscle group across ten exercises. The bench press addresses the pectorals, anterior deltoids, and triceps. The “Bruce Lee” — 145 pounds on each side unilaterally on the lat pulldown — develops the latissimus dorsi, teres major, and rear deltoids that give functional pulling strength independent of shoulder pressing capacity. The bicep curl at 40 pounds each arm. The leg press at 550 pounds addressing the quadriceps, hamstrings, and glutes. Ten navy pull-ups. Floor work. Twenty-five minutes of HIIT on the exercycle that is barely surviving the protocol.
Every major muscle group is addressed. No compensatory imbalances accumulate. No movement pattern is neglected.
Floor Work
Sit-ups, leg lifts, and push-ups follow the resistance work. The bodyweight movements that the 5BX manual established as the foundation — core integrity, hip flexor strength, the pushing capacity that the bench press develops under load. These are the movements Larry was doing in the living room in the 1960s, still present in the protocol sixty years later.
High Intensity Interval Training
Twenty-five minutes on the exercise bike, HIIT intervals pushed hard enough to cover six miles and burn 170 calories by the bike’s calculation — soaking wet at the end. This is not the magazine-reading pace that most gym members consider cardio. The intervals are pushed to genuine maximum effort before recovery. The exercycle has survived this for years. Barely.
The research on HIIT versus steady-state training at equivalent duration is unambiguous: HIIT produces superior cardiovascular adaptation, greater mitochondrial biogenesis through PGC-1α activation, more powerful AMPK stimulation, and higher excess post-exercise oxygen consumption that keeps the metabolic rate elevated for hours after training ends. The exercise bike’s resistance mechanism allows precise intensity control — sprint hard for thirty to sixty seconds, recover at moderate pace, repeat.
The HIIT session connects directly to the supplement protocol that surrounds it. The intense intervals deplete cellular ATP, triggering AMPK — the same pathway the noon AMPK Metabolic Activator targets pharmacologically through jiaogulan and hesperidin. Exercise and supplement arrive at the same mechanism through completely different routes. The length of the rest intervals should be determined by how long it takes to catch your breath. If you don’t have to catch your breath — you are not working out hard enough! The need to catch your breath before continuing is not a weakness in the protocol. It is the protocol working correctly.
The workout and the supplement protocol are designed for each other — not by deliberate coordination but by the convergence of interventions that all point toward the same underlying physiology.
The Pre-Workout Stack
The supplement protocol taken before training exists to maximize what the workout produces rather than to substitute for it. Each component addresses a specific physiological demand that intense resistance and cardiovascular training imposes.
Vitamin C — sustained antioxidant coverage against the reactive oxygen species that intense exercise generates. Time-release ensures coverage across the full training window rather than a peak-and-decline before the session ends.
Arginine — nitric oxide precursor producing vasodilation that improves nutrient and oxygen delivery to working muscle. Simultaneously primes the GH secretion axis that the intense training will stimulate.
Inositol — insulin sensitization improving glucose uptake into muscle cells for glycogen loading before the training session begins.
Creatine — ATP regeneration for explosive strength. The most evidence-backed performance supplement in existence, enhancing the phosphocreatine system that powers the first ten to thirty seconds of any maximum-intensity effort. Non-negotiable for the leg press and pull-up performance the protocol demands.
Acetyl-L-Carnitine — mitochondrial fatty acid shuttle, moving lipids into mitochondria for oxidation during the HIIT session. Cognitive clarity during training. Downstream IGF-1 signaling amplification through the patent-documented mechanism.
Boswellia Extract plus MSM, Chondroitin, and Glucosamine — the joint protection matrix. At 66, pressing 550 pounds and pulling bodyweight for ten repetitions generates substantial compressive load on cartilage, tendons, and ligaments. This stack provides the structural support that makes those loads sustainable without cumulative damage. SOD Booster — the most sophisticated pre-workout addition and the one most directly connected to the training intensity. Superoxide is the first and most abundant reactive oxygen species produced during intense exercise as the electron transport chain runs at maximum capacity. SOD — superoxide dismutase — is the body’s primary first-line enzymatic defense converting superoxide to hydrogen peroxide before it damages mitochondrial membranes, DNA, and proteins. Hawthorn/Arjuna — cardiovascular support specifically during intense exercise. Arjuna was mentioned in the Ayurveda section of Chapter 1 for its heart-healing properties. Here it’s doing exactly what Ayurveda prescribed — supporting cardiac function under the stress of 14 sets plus HIIT.
The Post-Workout Protocol
After training, the body requires specific inputs to execute the repair and adaptation that the training stimulus demanded. The post-workout protocol delivers protein for muscle protein synthesis, chelation support for heavy metal elimination, liver support for the metabolic burden of intense training, and the comprehensive micronutrient foundation.
Protein — half a scoop of MRM Whey with its 16-strain probiotic blend, L-glutamine for intestinal barrier integrity, and konjac gum (never xanthan gum — the PLOS ONE data on LPS contamination from xanthan gum’s Xanthamonas campestris fermentation process is sufficient reason to avoid it), combined with half a scoop of organic pea protein. The Connection to Everything Else
The workout protocol does not stand alone. It is the stimulus that makes the rest of the longevity protocol meaningful.
The hormone restoration chapter documents the GH-sleep-melatonin cascade. The tart cherry taken before training initiates that cascade eight hours before it delivers. The intense exercise provides the most powerful natural GH stimulus available. The bedtime protocol — melatonin, magnesium L-threonate, valerian, lemon balm — creates the deep sleep architecture within which the GH pulse fires. 14 sets. 10 reps each except L-sit pull-ups. Admittedly sometimes only 12 when sufficiently destroyed by the exercycle.
The previous protocol used a pec deck — the butterfly machine — for pectoral isolation alongside the stationary machines that eventually had the pin at the bottom of the weight stack. The gym’s management replaced the equipment. The current protocol adapts with four bench press variations covering the pectoral range the pec deck previously isolated. The pin is gone. The adaptation continues.
